    Why use this calculator

    To build muscle, you need to eat more than you burn — but how much more matters. Too large a surplus means unnecessary fat gain; too small a surplus limits the rate of muscle growth. This calculator helps you find the minimum effective surplus for lean muscle gain.

    What the result means

    A surplus of 275 kcal/day targets roughly 0.25 kg/week of weight gain; 550 kcal/day targets 0.5 kg/week; 825 kcal/day targets 0.75 kg/week. The proportion of that gain that is muscle versus fat depends on training quality, sleep, and protein intake.

    Important limitations

    Larger surpluses produce faster weight gain but a higher proportion of fat gain. Most natural lifters maximise muscle gain at a lean or moderate pace.

    FAQ

    How much of the weight gained will be muscle?

    For natural lifters, roughly 50% of surplus weight gain is muscle mass under good conditions (progressive training, adequate protein, quality sleep).

    Should I bulk or cut first?

    If body fat is above ~18% for men or ~28% for women, cutting first is generally recommended.

    Why do I need to enter my age?

    Age affects metabolic rate and body composition. The formulas used here are validated for adults (18+). Child and teen calculations require different growth-adjusted reference ranges not covered by this tool.
